This is what I like to do. But I vary the types of runs in between. Long runs are slower, but the burst training like you mentioned are important too.
Not an expert, but would think that high intensity running coupled with dead ass tired walking. With alternating days of weight lifting, if not for weight loss, I'd imagine it would change your body composition?
 
It's also a great excuse to open carry. Woods walk unarmed and expect to be harmed.

Running was never a thing I liked or had any skill in. Not sure why. Climbing on the other hand... love climbing. And walking to things that need climbing. And also looking at things.
The most I've ever carried was bear mace on trail runs, as if that would help at all lol. If I die, I die.
 
It's the time of year gain when every day is unbearably hot and muggy, so every run until October is gonna suck. Late night and early morning runs only for me.

Ran a few laps around the highschool track this evening. Going to the coast next week, looking forward to running on the beach again.
